Day 1: 10x400, 60s rest, target mile pace
Day 2: 4 mile run, able to carry conversation with a little difficulty
Day 3: 5x800, 90s rest, target mile pace
Day 4: 5-6 mile jog, easy conversation
Day 5: Fartleks - Not true fartleks though. Find a city block (1/8 X 1/8 ideally) with a decent hill on two of the sides, so you have one uphill, one downhill and two flat legs. Go real hard up the hill, walk the downhill, jog the other parts. 8 reps.
i did track and XC too. the hardest workout i remember was 8x400m with target time of your PR + 10 seconds. My PR was 54 seconds at the time so I had to cut them in 1:04. I missed the 7th one by a few seconds then missed the 8th one by like 12 seconds. very brutal workout.

my right one is recovering in about a week, but my left gets much tigher/sorer and takes 2 weeks. this was my 4th time doing these ("all out") sprints so i am hoping it's just a matter of conditioning.

Do you always start off of the same foot? That would actually make a difference with something this short of a distance.

Sounds like everyone agrees for the most part, even if the details are slightly varied. However seeing as how I currently do CrossFit 4-6 times a week might be tough to squeeze these in. Thanks for input though.

yes i always start off in the same stance. my left leg which is one that gets sorer and tigher starts out in front.

left quad is fairly sore and tight today. i can feel it when i walk and it hurts when i press on it. right quad is a little tight but no pain.

Since you're doing this for fitness and not some sort of competition, why not alternate which leg you start on? I used to always start on my left, but I've switched to alternating because my body was severely out of balance.
